How soon after a workout do I need to eat?
Answered by Nikkiey Stott and her guests · Updated
The short answer
You don't need to rush a shake within 30 minutes. On Ep. 364, Nikkiey explains that the post-workout window is real but wider than people think, with muscle protein synthesis elevated for up to 24 to 48 hours. She recommends a protein-containing meal within about an hour to an hour and a half after training, and never four hours later.

The full answer
Nikkiey has updated her own advice over time, and she says so openly. On Ep. 28 she recommended a 30-minute window based on how she and the WarriorBabe coaches worked with clients. By Ep. 364 she says she's not a good coach unless she keeps studying and challenging what she believes. The newer research shows the anabolic window lasts much longer than 30 minutes. Her current guidance is to get closer to the one-hour mark, with a protein-containing meal one to one and a half hours before and after training.
The outer limit is where she's firm. On Ep. 190, talking about intermittent fasting, she points out that training at 6 a.m. and not eating until 11 a.m. means hours of delayed recovery and less muscle growth. After lifting, your body needs protein and carbohydrates to repair and build. On Ep. 184 she says a balanced meal within about two hours is still beneficial, though she personally wouldn't push it that far.
And if life gets in the way, it's not a failure. On Ep. 184 Nikkiey says that if you forget your shake or can't eat right away, your work in the gym isn't lost. Eat a balanced meal when you get home, within a few hours. What drives results is hitting your daily protein and macro targets consistently over days, weeks and months, and spreading protein across the day. For most women, regular protein-containing meals cover the window naturally.
Her practical system is simple:
- Keep a protein shake in your gym bag and sip it on the drive home.
- Have it ready before you walk in the door, because home gets distracting.
- Pack your meals the day before so you already know what you're eating.
- Notice how you feel. Some women do fine on a shake and a banana, others need a bigger meal like chicken and sweet potatoes.

Should I eat before a morning workout?
Yes. On The WarriorBabe Show, Nikkiey says to eat something before you lift, however early. A small protein-and-carb snack is enough, like a banana and a protein shake. Dr. Stacy Sims suggests about 15g protein and 30g carbs. Then have a real breakfast with protein and carbs 30 to 45 minutes after training.

What should I eat after a workout?
After a workout, eat a protein source plus carbohydrates. Nikkiey explains that protein supplies the amino acids that repair and rebuild the muscle you broke down, while carbs refill depleted glycogen. Broadly, she suggests 20 to 40 grams of quality protein, ideally within about 30 minutes, with fast-digesting carbs like rice, sweet potatoes or fruit.

How do I meal prep when I cook for my family?
You don't need separate meals. Nikkiey recommends cooking modular components, a protein, a carb and a vegetable, in one session. Everyone builds their own plate, and you build yours heavy on protein and vegetables. Your family adds butter, cheese or sauces, and you adjust your portions and sauce choices to fit your macros.
