What should I eat after a workout?
Answered by Nikkiey Stott and her guests · Updated
The short answer
After a workout, eat a protein source plus carbohydrates. Nikkiey explains that protein supplies the amino acids that repair and rebuild the muscle you broke down, while carbs refill depleted glycogen. Broadly, she suggests 20 to 40 grams of quality protein, ideally within about 30 minutes, with fast-digesting carbs like rice, sweet potatoes or fruit.

The full answer
On Ep. 78, Nikkiey explains that you don't build muscle in the gym. You break it down there, and what you feed your body afterward and over the next 24 to 48 hours is what repairs and rebuilds it. On Ep. 28 she adds that carbs refill the glycogen your workout drained. If you leave the gym lightheaded, or your foot shakes on the gas pedal after leg day, that is depleted glycogen talking. Protein and carbs together also help reduce soreness and improve your next session.
On Ep. 184 she gets specific. Broadly, 20 to 40 grams of high-quality protein works for most people, though everyone's daily target is different. She eats within the first 30 minutes. The window can stretch to about two hours, but she wouldn't push it that far, because she'd feel like her body was eating itself. For carbs, she suggests roughly a 3:1 or 4:1 ratio of carbs to protein, with 30 grams of carbs or more. Fast-digesting choices like white rice, sweet potatoes, bananas and berries hit glycogen stores quickly. Some people in the bodybuilding world use candy, but she recommends quality sources.
Post-workout meals Nikkiey suggests:
- Grilled chicken breast and sweet potatoes
- A whey protein shake with frozen fruit and unsweetened almond milk (her go-to uses strawberries and bananas)
- Cottage cheese and fruit
- Whole grain pasta with chicken and marinara
The practical piece matters as much as the food. Nikkiey makes her shake before she gets to the gym and keeps it in her bag, so there are no excuses when she walks out. If you train after work, put protein powder in a blender bottle, add water afterward and bring a banana. When the meal is already planned, recovery stops depending on willpower.

Should I eat before a morning workout?
Yes. On The WarriorBabe Show, Nikkiey says to eat something before you lift, however early. A small protein-and-carb snack is enough, like a banana and a protein shake. Dr. Stacy Sims suggests about 15g protein and 30g carbs. Then have a real breakfast with protein and carbs 30 to 45 minutes after training.

How soon after a workout do I need to eat?
You don't need to rush a shake within 30 minutes. On Ep. 364, Nikkiey explains that the post-workout window is real but wider than people think, with muscle protein synthesis elevated for up to 24 to 48 hours. She recommends a protein-containing meal within about an hour to an hour and a half after training, and never four hours later.

How do I meal prep when I cook for my family?
You don't need separate meals. Nikkiey recommends cooking modular components, a protein, a carb and a vegetable, in one session. Everyone builds their own plate, and you build yours heavy on protein and vegetables. Your family adds butter, cheese or sauces, and you adjust your portions and sauce choices to fit your macros.
